Find out exactly how many grams of protein, carbs, and fats you need to eat every day to reach your goals. Optimized for balanced, low-carb, high-protein, and keto diets.

Why Track Macros Instead of Just Calories?

While tracking calories determines whether you lose or gain weight, tracking your macronutrients (macros) determines what kind of weight you lose or gain.

If you eat in a calorie deficit but consume almost no protein, you will lose weight—but a significant portion of that weight will be muscle mass. Tracking macros ensures you are optimizing your body composition, energy levels, and hormone health.

The Three Macronutrients

1. Protein (4 kcal per gram)

Protein is the building block of your muscles, skin, enzymes, and hormones. It is the most important macronutrient for body composition. When cutting (losing weight), high protein intake prevents muscle loss. When bulking (gaining weight), it provides the building blocks for new muscle tissue.

2. Carbohydrates (4 kcal per gram)

Carbohydrates are your body’s primary and preferred energy source. They fuel your brain, central nervous system, and high-intensity workouts. While low-carb diets like Keto are popular, carbs are essential for optimal athletic performance.

3. Fats (9 kcal per gram)

Dietary fat is essential for hormone production (including testosterone), brain function, and the absorption of fat-soluble vitamins (A, D, E, and K). Because fat is more than twice as calorie-dense as protein and carbs, portion control is critical.

Choosing the Right Diet Profile

  • Balanced (30/40/30): The best starting point for most people. Provides enough protein to maintain muscle, enough carbs to fuel workouts, and enough fat for hormone health.
  • High Protein (40/30/30): Highly recommended for weight loss. The extra protein increases satiety (keeping you full) and maximizes muscle retention while in a calorie deficit.
  • Low Carb (40/20/40): Good for individuals who are sedentary or have insulin resistance. Reduces blood sugar spikes.
  • Keto (20/5/75): A therapeutic diet that forces the body to burn fat for fuel instead of glucose (entering a state of ketosis). Extremely restrictive and requires strict adherence.

Macros FAQ

Macros, short for macronutrients, are the three main categories of nutrients that provide your body with energy (calories): Protein, Carbohydrates, and Fats. Every food you eat is made up of a combination of these three macros.
For weight loss, a High Protein diet (40% Protein, 30% Carbs, 30% Fat) is generally considered the most effective. Protein keeps you full, preserves muscle mass while in a calorie deficit, and has the highest thermic effect (your body burns more calories digesting protein than carbs or fats).
Protein contains 4 calories per gram. Carbohydrates contain 4 calories per gram. Fat contains 9 calories per gram. This is why high-fat foods are much more calorie-dense than high-protein or high-carb foods.
